Heaviness in my legs and more when running?

Ok so we had a meet this past Saturday and my coach used it as a workout day for everyone. I did the max - 4 events, which was triple jump, 4X160, 200, and 400. He told us to make sure we do something, whether it be stretching, running, or whatever over the weekend to avoid heaviness in our legs. I ran some stairs in my house and then stretched some on Monday but I don' think I did those long enough because when we came back on Tuesday my legs were feeling heavy. And its been makingm me run slower because I can't feel any type of speed once I hit the straight away. I only feel myself accelerating during the turns. What can I do to get rid of this heaviness?
And also lately, I feel as though I've been running slower than I normally do. I especially feel this during meets, as if I'm not going fast enough. I know that pumping your arms faster will help but there are times where I won't even be thinking about that or I'll forget. What's up with this?

It sounds like maybe you're overtraining, or not doing a great cooldown so your muscles aren't recovering. Next time when your coach wants you to shake out, instead of running stairs try swimming or yoga - just something that's not running. When you do your cooldown stretch really well.
